Almost twenty years ago, at Shinshu University in the mountains of central Japan, two exercise physiologists set out to design a workout that people in their fifties, sixties and seventies would actually stick to. What they came up with takes half an hour, requires nothing but a pair of shoes, and in their trials did more for fitness, strength and blood pressure than ordinary walking. The internet has since given it a name: Japanese walking.<\/strong><\/em><\/p>\n<p><!--more--><\/p>\n<h2><b>What Japanese walking actually is<\/b><\/h2>\n<p><span style=\"font-weight: 400\">The method is formally called interval walking training, and it was developed by Professor Hiroshi Nose and Professor Shizue Masuki at the Shinshu University Graduate School of Medicine in Matsumoto. The rules are simple. Walk fast for three minutes, fast enough that talking becomes difficult, then walk slowly and comfortably for three minutes. Repeat the cycle five times, for about 30 minutes in total, at least four days a week. In the original studies, the fast intervals were set at roughly 70 percent of each person&#8217;s peak aerobic capacity and the slow ones at around 40 percent; in everyday terms, that is a brisk, purposeful pace followed by an easy stroll.<\/span><\/p>\n<h2><b>What the research found<\/b><\/h2>\n<p><span style=\"font-weight: 400\">The landmark study, published in 2007, followed 246 people between the ages of 44 and 78, with an average age of 63, for five months. Some did interval walking, some walked at a steady moderate pace, and some did not walk at all. The interval walkers came out ahead on every measure that mattered. According to the research, their thigh muscle strength rose by roughly 13 to 17 percent, their peak aerobic capacity by around 8 to 9 percent, and their resting blood pressure fell. &#8220;One of the most surprising findings was that IWT markedly increased physical fitness and decreased blood pressure after the 5-month intervention, whereas these improvements were not observed in the moderate-intensity continuous walking group,&#8221; Masuki later told The Washington Post.<\/span><\/p>\n<p><span style=\"font-weight: 400\">The results have held up at scale. In a later analysis of 679 middle-aged and older adults with an average age of 65, the Shinshu team found that five months of interval walking <a href=\"https:\/\/en.wikipedia.org\/wiki\/Interval_walking_training\" target=\"_blank\">improved estimated peak aerobic capacity by an average of 14 percent<\/a> and reduced a combined score of lifestyle-related disease by 17 percent. Adherence was high, around 85 percent, which was exactly the point: the researchers had seen gym-based programs work in studies and then fail in real life because older adults simply stopped going.<\/span><\/p>\n<h2><b>Why it matters most after 50<\/b><\/h2>\n<p><span style=\"font-weight: 400\">The whole program was designed for middle-aged and older people, and that is where its advantages show most. Leg strength is what keeps us steady on stairs and quick to recover from a stumble, and it declines steadily with age; the interval walkers built it without lifting a weight. Blood pressure tends to creep up over the decades, and the researchers concluded that interval walking may help protect against that age-related rise. And because the fast phases last only three minutes before a rest, the workout pushes the heart harder than a steady stroll without asking anyone to run.<\/span><\/p>\n<p><span style=\"font-weight: 400\">It is also worth knowing how it fits with the step count. As we reported in <strong><a href=\"https:\/\/graziamagazine.com\/us\/articles\/according-to-cardiologists-this-is-the-exact-distance-to-walk-every-day-after-50-to-get-back-in-shape-and-jane-fonda-88-swears-by-it-25497-g2\/\">what cardiologists say about daily walking<\/a><\/strong>, the biggest review of step research found that around 7,000 steps a day captures most of the health benefit. Japanese walking is not a replacement for moving throughout the day. It is a way to make 30 minutes of it work much harder.<\/span><\/p>\n<h2><b>How to start<\/b><\/h2>\n<p><span style=\"font-weight: 400\">Warm up with a few minutes of easy walking. Then alternate: three minutes brisk, three minutes easy, five times over. A phone timer set to three-minute intervals is all the equipment you need. The fast phase should feel like real effort, somewhat hard but sustainable for three minutes, with arms swinging and a longer stride. Aim for four sessions a week, and give it time: the landmark results were measured after five months, though many people notice they feel fitter within a couple of months. Walking outdoors in daylight has a bonus, too, since gentle movement earlier in the day is one of the things <strong><a href=\"https:\/\/graziamagazine.com\/us\/articles\/one-form-of-exercise-improves-sleep-the-most-according-to-a-major-study-and-it-added-nearly-two-hours-a-night-25497-g01\/\">sleep researchers associate with better nights<\/a><\/strong>.<\/span><\/p>\n<h2><b>The takeaway<\/b><\/h2>\n<p><span style=\"font-weight: 400\">Thirty minutes, five rounds of three minutes fast and three minutes slow, four days a week. In the trials that made it famous, that simple rhythm improved strength, fitness and blood pressure more than steady walking did, in people well past 50.
